The adductor stretch is a simple floor exercise for the inner thigh muscles that draw the legs toward the body’s midline. While a lengthening activity rather than a muscle builder or strengthening movement, this inverted split is supposed to support healthy adductor function and keep the legs on the right track during your compound lifts (e.g., squat, lunges, etc).
Akin to the red-headed stepchild in the thigh muscle family, the adductors typically go unnoticed unless someone’s in skimpies or tight leggings where they’re bulging out and touching the upper legs together. Nonetheless, they deserve just as much attention as the more popular quadriceps, hamstrings, and glutes.

As simple as they come, stretching your inner thigh adductor muscles is convenient and time efficient. You can do it upon waking, while you’re watching a show, or during your yoga routine.
Warmup
Before intense stretching of any muscle, it’s important that you warm up to create better pliability in the fiber, which, in turn, prevents pulling a tight, cold muscle. You can achieve this by walking at a brisk pace for several minutes, doing a little body weight resistance exercise, etc.

Lie on your back and relax your arms down by your sides.
Extend your legs vertical towards the sky.
Engage your core for stability.
Slowly spread your legs apart until you feel a stretch in the inner thighs.

Keep your knees bent if you don’t have the flexibility to keep them straight.
Use your hands to gently pull your legs further apart for a deeper stretch.
While there’s a way to do it right, there’s actually no way to do this stretch wrong, so long as you’re feeling an even stretch in your inner thighs, and doing it safely.
Make sure to also include exercises that specifically strengthen the adductor muscles for an overall healthy and highly functional lower body.
Benefits of Adductor Stretch
The adductors are important muscles for movement, lifting, and physical activities. There are certain benefits to taking a few minutes to get loosened up.
Sustain healthy movement patterns
Because they’re so important for stabilizing the pelvis, supporting optimal hip function, and knee alignment, tight adductors can affect your biomechanics in various movements, while also causing knee, groin, and lower back pain. For example, during a squat, tight inner thighs can also cause the leg to collapse inward which is what we don’t want.
It’s also important to note that the adductors are predominantly type I muscle fibers, which can tend to shorten when exposed to chronic stress.
And according to information from The National Library of Medicine, inadequate stretching of the adductors is a risk factor for adductor strain, groin injury, and pain (1). Therefore, poor inner thigh maintenance can also sideline you, and affect your progress.
Prevent pulls and injuries
While the previous benefit also touched on this topic, it needs to be mentioned with separate points.
Because the muscles create joint movement, increasing the flexibility of any muscle will allow your joints to function like they’re supposed to. When tight muscles perform explosive actions, they are more prone to strains, tears, and injuries.
One 2020 study found that athletes with asymmetric thigh adductor strength are at increased risk of incurring groin injuries (2).
Whether you’re an active individual or not, the body still requires regular maintenance. Younger people especially may get away with not stretching and jumping right into physical activity, but it’s not a good long term habit because wear, and the effects of aging can catch up with anyone.
Increase hip flexibility
Imposing its anatomical role on the hips, stretching your adductors is going to contribute to good posture. You’ll also experience better movement in various stretches and resistance exercises. The increased range of motion will allow you to loosen up your other muscles too.
Variations of Adductor Stretch
There are countless ways to stretch the adductors, and it’s actually important that you hit them from a variety of angles for most benefit. However, we simply cannot list all of the variations, but we will show you the ones we like, and that are most commonly recommended.
Adductor stretch/lying split against a wall
An assisted version of the adductor stretch, you’ll lie on your back, with your bottom and heels pressed up against the wall, and legs in an inverted split position. We recommend wearing socks for this one as you’ll slide your feet down the wall toward the floor as they spread apart into the stretch.
Aim for 20-30 seconds in the stretch position, and do 3-5 rounds.
Pro Tip: Try turning your feet in and out to feel the stretch differently.
Strap assisted adductor stretch
While lying on your back you can utilize a strap to pull your legs further into a stretch. This is a common technique used when you cannot effectively use your arms to help stretch a body part.
Wide stance adductor stretch
Standing variations are highly recommended because you have more possibilities, freedom of movement, angles, and weight control to increase or decrease the intensity of the stretch. It also keeps the hips in extension which is going to allow a better full stretch of the inner leg.
Not to mention, it’s great for those who do not have the flexibility to perform other common adductor stretch variations.

Steps
Stand with your feet wider than shoulder width.
Take a step forward with either foot so that one leg is slightly in front of the other.
Now bend the front leg and come into a side lunge until you feel a stretch in the opposite leg adductor muscles. The key here is keeping the non-lunging leg straight. Tense your quad to help keep the knee extended.
Hold this position for 20-30 seconds and gently deepen the stretch if needed.
Then make sure to do the same for the opposite side.

Butterfly pose
Everyone knows this popular adductor stretch exercise as it’s one of the most commonly used in physical activity classes (e.g., martial arts, physical education, etc). However, while it is straightforward, and no doubt effective, the one drawback of the butterfly position is that it’s not going to stretch all of the adductors. You also need some flexibility to do it too.
So while it is simple and convenient if you’re already sitting, make sure to also combine it with some of the other stretches that you’ll find in this guide.
Steps
Sit on the floor with your legs straight.
Bend your legs and press the bottoms of both feet together. Grab onto the ankles and rest your elbows on your inner thighs. You don’t need to pull the feet toward your groin.
Allow the knees to drop down. Use the forearms to gently push the legs deeper into a stretch. Don’t force it if there’s discomfort.
Pro Tip: When you feel flexible enough, pull your feet closer to your groin to enhance the stretch in your adductors.
Kneeling adductor stretch
Another very common method to stretch the adductors is to kneel down and use the ground to open up the muscles. From here, you can actually experiment a little, shifting your weight to achieve a stretch in the inside thighs.
Steps
Get down on your knees, and extend either leg out to the side so that your inner foot is on the ground. In this position, only one knee should be on the ground.
Move the knee slightly out so that it’s not directly below the hip.
Place your hands on the floor in front of you and lean forward, keeping your back straight.
Use your muscles to level your hips.
Now rock forward and back. You should feel a nice stretch on the inner thigh of the extended leg.

Spread leg forward fold Upavistha Konasana
A much more intense stretch than anything mentioned, the full expression of a seated forward fold requires intense flexibility and mobility. But you’ll also get a ridiculous stretch in the inner thighs. There are a lot of details in setting up and performing this technique but it’s worth it!
Steps
Start by sitting on your mat, with the knees bent, feet flat on the floor, and arms resting over your legs.
Straighten your legs out in front of you, and spread them out wide.
Use your hands and gently adjust your glutes by pulling them out to ensure you’re able to maintain an upright posture and lengthened torso without limitation.
Flex your feet by pulling the toes back toward your ankle, and press the heels into the ground.
Now place your fingertips behind your butt on the floor, and pull the shoulder blades slightly toward each other, and down. Then lift your chest up.
Hold the stretch.
If you’re ready for a deeper stretch, place your hands in front of you on the floor, then slowly walk your hands forward as much as you comfortably can.
Now allow your upper body to sink down toward the floor to accentuate the stretch. But remember to maintain a lengthened back, not slouching over.
From here, if you do not have the flexibility to descend further, you can use a yoga bolster and/or stacked blankets for support.
Gently, lie your head down, looking to either side, and rest your elbows on the floor with your palms facing up.
Let your entire body relax and sink into the cushions, allowing your arms to also become heavy.
Bring awareness to your groin, feeling the wide position of your legs, while allowing your lower body to sink down into the floor.
Stay here for 5 minutes.
To come out of the pose, turn your hands over onto your palms, then slowly sit up, walking your hands back toward you for support.
Before you finish the pose, and if you’re comfortable, from the sitting position, place the bolster/blankets on one leg, and lie your head down to that one side for 3-5 minutes. Repeat on the other side.

1. Arm circles
Muscles targeted: Deltoids.
You can’t train your upper body without using your shoulders. This combined stretch and mobility exercise will lubricate your shoulder joints and heat up the surrounding muscles. This is an excellent place to start any upper body warm-up.
Steps:
Standing in good posture, extend your arms to your sides to form a T-shape.
Make small clockwise circles with your arms. Increase the size of the circles gradually.

Place your left hand on your right shoulder.

Steps:
Extend one arm straight out in front of you and turn your palm to face up.
Use your other hand to gently pull back your fingers and stretch the biceps and forearms. Keep your arm straight.
Hold the stretch for 15-30 seconds on each arm, then swap sides.
7. Kneeling wrist flexor stretch
Target muscles: Forearm and finger flexors.
Lots of typing and gripping can cause tight forearm and hand muscles. This can cause several painful conditions, including stenographer’s or trigger finger and carpal tunnel syndrome. This exercise gets tough with your tight forearms and provides them with a deep stretch.
Steps:
Kneel down and place your fingertips on the floor with your palms facing away from you.
Press your palms into the floor and, with straight arms, gently sit back onto your haunches. Keep pressing your palms into the floor.

Target muscles: Forearm extensors.

Kneel down on all fours with the backs of your hands on the floor, finger tips turned inward and touching.

Bend your elbows and lower your hands to your shoulders. Keep your shoulders and arms back.
Reach overhead again and repeat 8-15 times using a slow, controlled tempo.

Target muscles: Deltoids, trapezius, rhomboids, pecroalis major.
Where exercise #13 stretches and mobilizes your upper body in the vertical plane, this exercise works in the horizontal plane. This is an excellent preparatory movement for any chest or back workout.
Steps:
Extend your arms in front of you, palms facing the floor.
Bend your arms and pull your elbows back to open your chest.
Press your arms forward and round your upper back to stretch between your shoulder blades.
Alternate between these two positions for 8-15 smooth, controlled reps.
15. Fist clench and release
Target muscles: Finger flexors and extensors.
The fingers are one of the body parts that very few people bother to warm up. However, that could be a mistake, given how hard they have to work. Nearly every exercise you do involves your fingers and grip, and there are lots of muscles and bones that will benefit from warming up. This simple exercise will get the job done.
Steps:
Extend your arms in front of you or hold them down by your sides.
Make a fist with both hands and hold them tightly closed for a few seconds, feeling the tension in your forearms and wrists.
Open your hands and spread your fingers as wide as possible.
Alternate between this clenching and releasing motion for about 8-15 repetitions.

Legendary bodybuilder Frank Zane enjoyed an immensely successful career as an IFBB Men’s Open competitor. He transformed the division’s look with his insane aesthetics. In a recent post made on Instagram, Zane explained the importance of using stretching between sets to improve results.
Frank Zane first gained attention for his stellar blend of muscle mass, detail, symmetry, and proportion. He presented one of the most aesthetic physiques in the history of the division. His narrow waist and clear v-taper helped him stand out from the competition along with his training methods of using light weights. In 1977, Zane finally managed to secure his first Mr. Olympia win and successfully defended the title two times in a row.
Zane stepped away from professional competition due to injuries after a final appearance at the 1983 Mr. Olympia. Besides bodybuilding, he graced the covers of several magazines and went up against the likes of bodybuilding icon Arnold Schwarzenegger, Robby Robinson, and Samir Bannout.
Zane did not lose his passion for fitness and continued to train in his later years. He offered some of his favorite exercises to build strong biceps and optimize tricep extensions in his late 70s in Aug. 2021. He followed up by detailing his technique for properly performing single-arm dumbbell bicep curls for maximum gains.

Most exercisers have heard the expression “use it or lose it” many times. These five little words describe how your fitness and strength quickly decrease if you discontinue training. Steps
Find a wall or similar, and place your palms against it, spaced roughly shoulder width apart, and elbows slightly bent. Stand with your feet far enough back, about 12 inches or so from the wall.
Now slide one foot back about 6-12 inches behind the other in a split stance, and keep both feet flat on the ground. Keep your toes pointed straight forward towards the wall.
Now push into the wall, and feel the stretch on the calf of the rear foot. Keep the front leg bent and the rear leg mostly extended.
Hold for 10-20 seconds, rest a few seconds, and do it two more times.
Switch your foot position, bringing the rear foot forward, and sliding the other one back. Repeat.
Pro tip: Bend both knees together to emphasize the stretch in your soleus calf muscle, which also benefits the achilles tendon.
Calf stretch on a slant board

Place the arm you want to stretch behind your back. Grip your wrist with your other hand.
Gently pull your arm across to increase the depth of the stretch.
Hold for 30-60 seconds, and then relax.
Swap sides and repeat.

Do it whenever you want to release some tension but can’t get up and move around to do more complex stretches.
Steps:
Cross your arms over your chest like you are hugging yourself. Put your hands on your upper back. It doesn’t matter which hand is uppermost.
Walk your fingers toward the middle of your upper back to increase the stretch.
Hold for 30-60 seconds, and then relax.

5 Best Supraspinatus Strengthening Exercises
A chain is only as strong as its weakest link, and for many lifters, their weakest link is the rotator cuff. This small but crucial group of muscles takes a lot of abuse and can easily become inflamed and damaged. Torn rotator cuffs can take months, if not years, to heal.
Needless to say, prevention is better than cure, and building a resilient rotator cuff could save you a lot of missed workouts.
Use the following exercises to beef up your supraspinatus. While this won’t add a lot to your physique, it will help keep you in the gym and out of your doctor’s office.
1. Side lying lateral raise
One of the main functions of the supraspinatus is the initiation of upper arm abduction. In other words, it’s the muscle that gets your arm moving away from your body. As your arm starts to move, the more powerful medial deltoids take over. This exercise puts more stress on the supraspinatus than it does on the medial delts.
Steps:
Lie on your side so your hips and shoulders are square. Hold a light dumbbell in your uppermost hand. Bend your elbow slightly, but then keep it rigid throughout.
Lift your arm up until it’s vertical.
Lower your arm and repeat.
Roll over and do the same number of reps on the opposite side.

Supraspinatus, medial deltoid.
Benefits:
An effective way to strengthen the supraspinatus.
An excellent shoulder rehab/prehab exercise.
Low-tech but high-effect exercise that’s ideal for home use.
Tips:
Go light – this exercise is not suitable for heavy weights.

2. Behind the Back Single-Arm Cable lateral raise
Cable lateral raises put your deltoids under near-constant tension, making them potentially more effective than the same exercise done with dumbbells. But, as an added benefit, they also stress your supraspinatus more. Doing cable lateral raises behind the back is even more effective because it loads your supraspinatus more and uses a larger range of motion.
Steps:
Attach a D-shaped handle to a low pulley machine. Stand sideways onto the weight stack and pick up the handle. Hold it in your furthest hand so the cable runs behind your legs.
Bend your knees slightly, brace your core, and pull your shoulder back and down. Your elbow should be slightly bent but rigid.
Raise your arm up and away from your side until your arm is roughly parallel to the floor.
Lower your arm, taking your hand a little way behind you to increase the range of motion.
Do the desired number of reps and then swap sides.

An effective way to develop your deltoids and supraspinatus simultaneously.

Keep your thumb pointing forward throughout. Do not rotate your wrists or rotate your arm inward, as doing so could hurt your shoulder joint.
3. Resistance band lateral raise
The great thing about resistance band lateral raises is that you can do them almost anywhere – even at home. As such, they’re the perfect prehab/rehab exercise, and you can do them without adding extra time to your existing workouts. So keep a set of bands nearby so you can pump out a set of lateral raises whenever you have a few minutes spare.
Steps:
Stand on the middle of your resistance band and hold an end/handle in each hand. Bend your knees slightly, brace your core, and set your shoulders. Your arms should be slightly bent but rigid.
Raise your arms up and out to the sides to form a T-shape.
Lower your arms and repeat.

A very accessible and convenient exercise for home workouts.

4. Full can raises
Full can raises are a traditional supraspinatus exercise often prescribed by physical therapists. Like all rotator cuff exercises, this move works best when done slowly and smoothly with light weights.
Steps:
Stand with your feet about shoulder-width apart, knees slightly bent.
Hold a dumbbell in each hand and, with your arms straight but not locked, hold them against your thighs with your thumbs pointing forward. Brace your core and pull your shoulders down and back.
Raise your arms forward and up to form a V-shape above your head.
Slowly and smoothly lower your arms and repeat.

Doing push-ups on a BOSU balance trainer is a great way to challenge and develop your shoulder stability.
Steps:
Place your BOSU on the floor, curved side down. Squat down and grip the side edges of the BOSU with your thumbs pointing forward.
Walk your feet out and back so your legs are straight. Brace your core and contract your legs.
Bend your arms and lower your chest down to within an inch of the top of the BOSU. Work hard to keep your hands level. However, some shaking is normal.
Push yourself back up and then repeat.

The supraspinatus is a small muscle that lies beneath several much bigger muscle. As such, you’ll never see it, and developing it won’t add anything to your physique. But before you dismiss supraspinatus training altogether, it’s important to stress that this little muscle has a significant impact on what exercises you can and cannot do and how well you perform those exercises.
For example, a weak or painful supraspinatus could prevent you from doing overhead presses or bench presses. It could make barbell back squats uncomfortable or even affect your ability to do biceps curls.
So, while training your supraspinatus won’t directly make your shoulders bigger, it will indirectly influence your ability to build muscle.
2. How do I know if my supraspinatus is weak?
The most common way to determine if your supraspinatus is weak is with the empty can test.
Raise your arm to the side and rotate your shoulder internally so your thumb points downward. Next, a training partner should gently push down on your outstretched hand. If you are unable to keep your arm up against mild to moderate pressure, your supraspinatus is probably weak and requires strengthening.
3. What should I do if I have sudden pain in my shoulder during training?
Acute or sudden pain could indicate that you have strained a muscle or sprained a ligament. In either case, you should stop what you’re doing to prevent things from worsening.
Depending on the severity of the injury, you may also need to use RICE (Rest, Ice, Compression, and Elevation) to speed up recovery.
Do not return to training until the pain has subsided. If the pain is severe, or lasts more than a couple of days, get it checked out by a sports injury doctor. You may still be able to work out, but you must avoid aggravating the injured area.
Train around the injury and not through it! This will probably mean not training your upper body for a few days or even a week or two. Some lower body exercises may also be off-limits, such as barbell squats and deadlifts.

Almost everyone to some extent knows and understands the importance of stretching, especially in bodybuilding but still don’t do it. Stretching is one of the most overlooked aspects of training and most people treat it as accessory work.
In this article, we’ll be focusing on fitness and bodybuilding athletes and the benefits of stretching for them. Many people think stretching is only for yoga practitioners and does nothing for athletes.
The stretching exercises athletes perform before, during and after workouts are meant to stretch the connective tissues which surround the muscles. These connective tissues are responsible for holding the muscles together and are the resistance that stops the muscles from expanding.
How Connective Tissues Work
The connective tissues form the fascia which tightly hugs and acts as a wall around the muscles. These walls are meant to stop the muscles from deforming while you go about doing your work.

Active Stretching

Some examples of active stretching are dumbbell pullovers, flyes for chest, preacher curls for biceps, barbell lunges for quads, barbell stiff-legged deadlifts for the hamstrings, and standing calf raises for the calves.
Static Stretching
Static stretching is the traditional form of stretching which most people are familiar with. In static stretching, you use your own bodyweight to stretch the muscles. You stretch your muscles to a point of discomfort and hold the position for 30-60 seconds.
For example, to stretch your hamstrings, maintain a slight bend in your knees and touch your toes with your fingers. Hold the position until the discomfort in your hams reduces. Make sure you don’t push yourself too hard in the beginning as there are high chances of muscle pulls and tears.
